The 12-Week Marathon Training Plan Built for Singapore Heat
A 12-week marathon training plan calibrated for Singapore conditions: the weekly structure, long-run progression, heat strategy, strength work and taper, phase by phase.

A marathon training plan for Singapore has one job that plans written for London or Boston do not: it has to produce a runner who can hold pace at 28 degrees and 85 percent humidity. This 12-week marathon training plan is the structure we use with the runners we coach toward the Singapore Marathon in December, and it is built around four phases: a 4-week base, a 4-week build with weekly marathon-pace work, a 2-week peak, and a 2-week taper. Started in mid-September, it lands you on the start line of the 6 December race with your longest run three weeks behind you and your legs fresh.

Every December, the medical tents along the Singapore Marathon route fill with runners whose training was written for a different climate. The plans they followed were not wrong. They were calibrated for conditions this race does not offer, with quality sessions their bodies could not absorb at local temperatures and no rehearsal of the specific problem this race sets: producing steady pace while shedding heat for four to six hours.
The plan below assumes the December race as its target, but the structure works for any tropical marathon. It is deliberately simple. Marathon training is not complicated; it is repetitive, and the runners who arrive prepared are the ones whose plan survived ten ordinary weeks of work, family and travel. Simplicity survives. Here is each phase in turn.
1. Who this plan is for
The honest entry requirement is that you can currently run three times a week, with a comfortable long run of 90 minutes. From that base, 12 weeks is enough to build to a strong marathon. If you are below that today, the responsible move is the 10km or half marathon in December and a full marathon later; our 2027 race calendar lists the options, and compressing a marathon build into less time than it needs is the most reliable injury generator we see in Singapore runners.
The weekly skeleton is four to five runs: one long run, one quality session, and two to three easy runs, plus two short strength sessions. Five runs beats four if your legs tolerate it, but frequency never comes at the cost of the long run or the quality session, which carry most of the adaptation.
You also need a pace anchor. A recent 10km or half marathon time in local conditions sets your training paces; our guide to running paces walks through the conversion. If you have no recent race, run a hard 5km time trial in week 1, early morning, and use that. Guessed paces are how easy days drift too fast and quality days fall short, which is the classic pattern of a plateaued marathoner.
Finally, decide your goal honestly. Our local finisher data puts the median Singapore marathon finish well past five hours. A first marathon paced for even effort beats an ambitious target abandoned at 30km, every time.
2. Weeks 1 to 4: base
The base phase has one instruction that matters more than every other line in the plan: run more, mostly easy. Almost everything in weeks 1 to 4 sits at conversational effort, the intensity covered in our Zone 2 running guide. The long run grows from 18km in week 1 to 24km by week 4, adding no more than 2km a week. Total weekly volume rises gently at the same rate.
Quality in this phase is minimal by design: strides, meaning 4 to 6 relaxed accelerations of 20 seconds after one easy run a week, and one light tempo of 15 to 20 minutes at a comfortably hard effort. The point is to keep the legs in touch with speed while the aerobic system does the real work underneath.
This is also the phase where heat adaptation happens on its own, provided you train through it rather than around it. Keep the long run at dawn so it can extend without cooking you, but let a midweek easy run sit in warmer conditions deliberately. By week 4 you will notice the adaptation directly: lower heart rate at the same pace, earlier and heavier sweating, and warm runs that stopped feeling like emergencies.
Resist the urge to test fitness in this phase. The base feels unglamorous, and week 4 is exactly when eager runners insert an unplanned hard session and start the injury clock. The build phase is two weeks away and it will ask plenty.
3. Weeks 5 to 8: build
The build phase adds the ingredient that defines marathon training: sustained running at your goal race pace. Once a week, inside an otherwise easy run, you run continuous blocks at marathon pace, starting at 6km in week 5 and growing to 12km by week 8. The session teaches pace discipline, heat tolerance at race intensity and, run at dawn, an exact rehearsal of race conditions.
The long run continues its climb: 26km in week 5 to 30km by week 8, still at easy effort. From week 5, every long run doubles as a fuelling rehearsal, which has its own chapter below. The two easy runs and the strength work continue unchanged.
Week 7 is a planned down week: cut total volume by about a third, keep the frequency, and let the tissues consolidate. Down weeks are not lost fitness. They are when the previous three weeks of stimulus turns into adaptation, and skipping them is the second classic injury pattern after starting too fast.
The build phase is where the goal pace proves itself or does not. If the marathon-pace blocks feel controlled and repeatable by week 8, your target is right. If you are straining to finish 10km at goal pace on fresh legs, adjust the target now, not at kilometre 32 in December. Recalibrating in October costs nothing but pride; recalibrating on course costs the race. Your aerobic ceiling is measurable too: a VO2 max test midway through the block gives an objective read on whether the engine matches the ambition.
4. Weeks 9 to 10: peak
The peak is short and specific. Week 9 carries the biggest long run of the block, 30 to 32km, with the final 8 to 10km at marathon pace. Running goal pace on tired legs is the single most predictive session of the entire plan: it is the closest simulation of the last quarter of the race, where marathons are actually decided.
There is no need to run 35km or more, and in this climate we advise against it. The extra distance adds injury and heat-stress risk out of proportion to its aerobic return, and the time on feet of a 32km run in Singapore humidity already exceeds what most cool-climate plans achieve with longer distances. Trust the phase structure rather than the odometer.
Week 10 repeats a slightly smaller version: 28 to 30km long run, marathon-pace blocks midweek, everything else easy. Your longest run should now sit three weeks before race day, which is the spacing that lets deep fatigue clear while fitness holds.
Two cautions for the peak. First, this is the phase where sleep matters most; the volume is maximal and recovery is the limiting factor. Second, niggles that appear now deserve immediate attention rather than heroics. Losing three days in the peak costs almost nothing. Losing the taper to a stress injury costs everything.
5. Weeks 11 to 12: taper
The taper is the best-evidenced piece of the entire plan, and the most frequently botched. The Bosquet meta-analysis of 27 studies of competitive athletes, published in Medicine and Science in Sports and Exercise, is unambiguous: the optimal pattern is a 2-week taper with training volume reduced exponentially by 41 to 60 percent, while keeping training intensity and frequency unchanged.
In practice, week 11 runs about 60 percent of your peak volume: the long run drops to 16km, the marathon-pace session shrinks to 4 to 6km of race pace, and easy runs shorten but stay on the same days. Week 12 halves it again: short easy runs, two or three brief touches of marathon pace, and strides to stay sharp. Nothing about the week should feel like training. It should feel like waiting, done professionally.
Runners sabotage tapers in two directions. The anxious direction adds a final long run in week 11 to prove readiness, which only ensures starting the race with 10-day-old fatigue in the legs. The complacent direction stops running almost entirely, losing the neuromuscular sharpness the evidence says to keep. The meta-analysis resolves both errors with the same instruction: cut how much, not how often or how fast.
Expect taper phantoms: sudden niggles, heavy legs, a mood that insists fitness is leaking away. This is normal physiology of recovery and it lifts in the final days. The work is banked. Race week itself is logistics, covered in the final chapter.
6. Keeping easy runs easy in the heat
The intensity distribution underneath this plan follows the pattern documented across elite endurance sport. Seiler's analysis of training in nationally and internationally competitive endurance athletes, published in the International Journal of Sports Physiology and Performance, found they converge on roughly 80 percent of sessions at low intensity and about 20 percent at high intensity, a distribution that both maximises adaptation and keeps athletes durable enough to absorb it. Recreational marathoners who fail usually fail in the opposite shape: every run moderately hard, no run truly easy, no run truly fast.
Singapore's climate makes the 80 percent harder to honour than anywhere temperate, because heat raises heart rate and effort at every pace. The practical consequence: your easy pace here is 20 to 40 seconds per kilometre slower than the same effort would produce in a cool climate, and that is correct, not a weakness. Run easy by effort or heart rate, not by the pace your watch says you managed on holiday in cooler weather.
Heat is also a training input to manage on purpose. The Périard review in the Scandinavian Journal of Medicine and Science in Sports shows heat acclimation improves sweating, skin blood flow, fluid balance and aerobic performance in hot conditions, with most of the adaptation arriving within one to two weeks of repeated exposure. Structure the week accordingly: quality sessions in the coolest windows so intensity stays honest, one or two easy runs deliberately in warmer hours so the adaptation stimulus persists. 7. The two strength sessions
Marathon blocks break runners through tissue overload, and the counter-measure is strength work, on evidence strong enough that we treat it as part of the running plan rather than an optional extra. The Lauersen systematic review and meta-analysis in the British Journal of Sports Medicine, covering 25 trials and more than 26,000 participants, found strength training reduced sports injuries to less than a third and nearly halved overuse injuries, the exact category that ends marathon builds. Stretching, for comparison, showed no preventive effect at all.
Two 30-minute sessions a week are enough. The template we use with our runners: a hinge (Romanian deadlift), a squat or split squat, a calf raise loaded heavy, a hamstring exercise, and simple trunk work, for 2 to 3 sets each in the 6 to 10 rep range, weights challenging but controlled. Schedule strength on quality-run days or immediately after easy runs, keeping hard days hard and easy days genuinely easy. Do not stack a heavy leg session the day before the long run. In the taper, cut strength volume in half in week 11 and drop the final session four to five days out, keeping the movement pattern without the soreness.
The secondary payoff is running economy: a stronger runner wastes less energy per stride at marathon pace, which compounds over 42,000 strides. 8. Fuelling and race rehearsal
From week 5, every long run is also a rehearsal of race nutrition, hydration and logistics, because the marathon punishes improvisation more than any shorter distance. The working targets: 30 to 60 grams of carbohydrate per hour from gels or sports drink, starting within the first hour, and fluid guided by your measured sweat rate rather than thirst alone. Weigh yourself before and after two or three long runs to learn that number; in this climate it commonly lands between 400 and 800ml per hour.
Rehearse the whole race, not just the eating. Long runs at 5am to match the flag-off. The exact shoes, socks and kit you will race in. The pre-run breakfast you can stomach at 3am. Recovery between sessions is part of fuelling too. Underfuelled mileage is slow, joyless and injury-prone.

If you miss weeks, cut in this order
Twelve weeks rarely go perfectly. Illness, travel and work will each take their bite, and the plan survives if you cut in the right order. Protect the long run first; it carries the adaptation the race actually tests. Protect the strength sessions second, because they keep you on the start line at all. The quality session is the first thing to drop in a compressed week, and easy-run volume flexes freely.
